Carbohydrates also provide 4 calories per gram and serve as a common energy source for workouts, brain function, and daily activities. How to Calculate Your Macros Based on Individual Needs
Our macro calculator uses the scientifically validated Mifflin-St Jeor equation to first calculate your Basal Metabolic Rate (BMR), which represents the calories your body burns at complete rest. Your BMR is then multiplied by an activity factor ranging from sedentary (1.2) to very active (1.725) to determine your Total Daily Energy Expenditure (TDEE). For weight loss goals, the calculator creates a caloric deficit of 500 calories below TDEE, promoting safe fat loss of approximately 1 pound per week. Muscle gain goals add a 300-calorie surplus to support muscle protein synthesis and recovery. Maintenance goals match your TDEE to preserve current body composition. Once your target calories are established, the calculator distributes them across macronutrients using evidence-based ratios: balanced (30% protein, 40% carbs, 30% fat), high protein (40% protein, 30% carbs, 30% fat), low carb (35% protein, 25% carbs, 40% fat), or ketogenic (30% protein, 5% carbs, 65% fat). If weight loss stalls despite adherence, reduce calories by 100-200 (primarily from carbs or fats while maintaining protein) or increase activity expenditure. The calculator is most applicable to adults using a stable height, weight, age, activity estimate, and calorie goal.
